The internet has settled into a lazy binary — eat 250 over your TDEE for a slow lean bulk, or 500 for a faster one — as if the size of the surplus were the throttle on how fast you build muscle. It isn't. Your muscle-building rate is set by your training age and a stubborn biological ceiling, and calories above that ceiling become fat, not tissue. Why '250 or 500' is the wrong first question

Almost every bulking guide opens with the surplus number, and that framing quietly assumes the surplus is what controls muscle growth. It doesn't. What controls muscle growth is the rate at which your body can synthesize new contractile tissue — and that rate is largely fixed by how long you've trained, your genetics, your sleep, and how hard you push progressive overload. The surplus doesn't set that rate. It only supplies fuel up to it.

So the real first question isn't '250 or 500?' It's 'how much muscle can I actually build this month?' Answer that, convert it to calories, add a small buffer for the inefficiency of the process, and you've derived your surplus from biology instead of guessing. A pound of muscle stores roughly 1,800 kcal (it's mostly water and protein, so it's far less energy-dense than fat's 3,500 kcal/lb). If your honest ceiling is half a pound of muscle per month, that's about 900 kcal of muscle tissue across 30 days — around 30 kcal per day of surplus that has an actual muscle-shaped destination. Everything you eat above that daily figure has nowhere to go but adipose tissue.

That single fact reframes the whole 250-versus-500 debate. Both numbers are almost always larger than the amount of energy your muscle can absorb. The difference between them isn't 'slower muscle' versus 'faster muscle' — it's 'less fat' versus 'more fat' for the same muscle.

Realistic muscle gain rate and surplus by training level

The centerpiece of this page. These are honest upper-bound rates for natural lifters who train hard, sleep well, and hit protein. Rates are for men; women typically run about half these figures due to lower total lean mass and different hormonal profile. The recommended surplus is what actually fuels that rate without meaningful spillover to fat.

Read down the 'muscle gain / month' column: it roughly halves each stage. The surplus column shrinks with it. If your surplus isn't shrinking as you advance, your fat gain is quietly growing.

So — 250 or 500? The honest answer

For a true beginner in the first year of training, 500 kcal/day is genuinely defensible, and even that is on the high side. Beginners can build muscle at 1.0–1.5 lb per month, which absorbs 300–450 kcal/day of the surplus in tissue, so a 500 surplus wastes relatively little. This is the one population for whom the 'bigger number' actually maps to faster progress rather than just faster fat gain.

For everyone past roughly 18 months of consistent training, 250 wins, and I'd argue even 250 is generous for a true intermediate. Once your monthly muscle ceiling is 0.25–0.5 lb, only about 15–30 kcal/day of the surplus lands as muscle. At a 250 surplus you're already banking 220-plus kcal/day toward fat; at 500 you're banking 470-plus. The muscle you gain over the block is nearly identical between the two. The fat you gain roughly doubles. There is no version of the intermediate math where 500 produces meaningfully more muscle than 250 — it only produces more of a cut afterward.

The clean rule: 500 is a beginner's number. 250 is an intermediate's number. Advanced lifters live below 250. And nobody past their first year should reach for 500 because 'progress feels slow' — slow is what correct looks like at that stage.

How to set your surplus off your own TDEE

Here's the practical sequence I use, and the one I'd hand to anyone asking where to start.

Step 1 — Get your TDEE. Use the calculator above with your current weight, height, age, and an honest activity level. Err on the low side for activity; most lifters overrate how much their training and daily movement burn. The number it returns is your maintenance anchor.

Step 2 — Confirm the anchor is real. Eat at that estimated maintenance for 10–14 days, tracking with a food scale, and watch your morning weight. If the 7-day average is flat, your TDEE estimate is good. If you're drifting up or down, adjust the anchor by the observed trend before you add anything. Building a surplus on an unverified TDEE is how people accidentally run a 500 surplus that's really 250, or a 250 that's really maintenance.

Step 3 — Add the surplus that matches your training level from the table above. Beginner: +250–400. Early intermediate: +200–300. Intermediate: +150–250. Advanced: +100–200. Note these are absolute kcal figures, which for most adult TDEEs land right around the 8–15% band.

Step 4 — Let the scale audit you. Weigh daily, average weekly, and compare your actual weekly gain to the 'muscle gain / week' column. If you're gaining faster than that column, the extra is fat — trim the surplus by 100–150 kcal. If you're not gaining at all after 3 weeks, add 100 kcal. The table's weekly rates are your speed limit; the scale tells you if you're over it.

Notice that even at a 3,000 kcal TDEE, the intermediate surplus tops out around 300 kcal — not 500. The percentage is what stays constant across body sizes, not a flat 500 for everyone. A big 500 number applied to a 2,000 kcal TDEE is a 25% surplus, which is a dirty bulk in disguise.

My 2024 lean bulk: TDEE + 300 for 16 weeks, and the spreadsheet math

I ran the cleanest bulk of my life over 16 weeks in early 2024, and I logged all of it, so the numbers here are real rather than remembered. At the time I was six-ish years into consistent lifting — solidly advanced — sitting at 138 lb at 5'6", with a verified maintenance of about 2,150 kcal (I confirmed it by eating at that figure for two weeks in January and holding weight to within a pound). I set my target at maintenance + 300, so 2,450 kcal/day, protein at 1.7 g/kg (about 107 g), and I weighed every meal on a kitchen scale.

Over the 16 weeks I gained 6.0 lb, from 138 to 144. My waist went from 28.5 to 29.25 inches — three-quarters of an inch. Using the caliper and tape estimates I logged, roughly 4 lb of that was lean mass and about 2 lb was fat, a 2:1 ratio that's honestly better than I had any right to expect at my training age (I credit the modest surplus and the fact that I'd just come off a cut, which primes 'newbie-adjacent' regain).

Here's the spreadsheet math that made me a believer in small surpluses. 4 lb of lean mass over 16 weeks is 0.25 lb/week — and at ~1,800 kcal per pound of muscle, that's about 64 kcal/day genuinely going to tissue. My surplus was 300. So 64 kcal/day fed the muscle and roughly 236 kcal/day went to fat. Two pounds of fat over 16 weeks checks out (236 × 112 days ≈ 26,400 kcal ≈ 7.5 lb of theoretical fat, but real-world thermic and activity offsets, plus NEAT creeping up on a surplus, pulled the actual figure down to ~2). Had I run + 500 instead, the muscle line wouldn't have moved — my body couldn't build faster than 0.25 lb/week regardless — but the fat line would have roughly doubled, and I'd have spent March cutting instead of maintaining. The 300 was the whole reason I never needed a real cut afterward.

What the gain-rate ceiling means for your patience

The hardest part of getting the surplus right isn't the arithmetic — it's accepting how slow correct progress looks on the scale. An intermediate gaining 0.5 lb of muscle per month adds six pounds of muscle in a year of near-perfect adherence. That's a real, physique-changing amount over two or three years, but on any given week it's invisible. The scale barely moves, the mirror looks the same Tuesday to Tuesday, and every instinct screams to eat more to make something happen.

That instinct is exactly what the calorie surplus culture preys on. 'Not growing? Eat more.' But if your training is sound and your protein is met, a stalled scale on a genuine surplus doesn't mean you need more food — it usually means you've hit your rate ceiling for the month and the surplus is doing its job quietly. More food at that point buys fat, not muscle, and then buys you a cut. The discipline of a good bulk is largely the discipline of not panicking into a bigger surplus when the numbers feel slow.

The published rates matter here because they set expectations. If you know an advanced lifter's ceiling is a quarter pound of muscle a month, you stop interpreting a slow scale as failure. You're not stalled; you're gaining at the only rate your body permits, and the small surplus is precisely why you're staying lean while you do it.

Factors that legitimately shift your ideal surplus

The training-level table is the starting point, but a few real variables justify nudging the surplus up or down from the default. These are the ones with actual evidence behind them — not the 'just eat more' folklore:

  • Returning after a layoff. 'Muscle memory' (myonuclei retention) lets returning lifters regain lost muscle far faster than they built it the first time. If you're coming back after months off, treat yourself closer to the beginner row for the first 8–12 weeks — a larger surplus is briefly justified.
  • Coming off a cut. Post-diet, insulin sensitivity and nutrient partitioning are temporarily improved. A slightly larger surplus in the first few weeks after a cut partitions better toward muscle than the same surplus would mid-bulk. This is partly why my 2024 bulk ran so lean.
  • Very lean starting point. Below ~10–12% body fat (men), the body is more willing to build muscle and store the rest as lean gains; a touch more surplus is tolerable. Above ~18–20%, tighten the surplus — higher body fat partitions more of a surplus toward fat.
  • Chronic under-eating / 'hardgainer' reality. Some people have high NEAT (fidgeting, spontaneous movement) that rises when they eat more, quietly erasing part of the surplus. If you've genuinely tracked and aren't gaining on paper, the surplus may need to be larger simply to clear that moving target.
  • Sleep debt. Poor sleep suppresses muscle protein synthesis and worsens partitioning, so a larger surplus on bad sleep just adds fat faster. This is a reason to fix sleep, not raise calories — but if sleep is non-negotiably bad for a season, keep the surplus at the low end.

Notice that most of these adjust the surplus down or hold it steady. Only the first three — returning, post-cut, and very lean — justify going up, and all three are temporary windows, not permanent settings.

A note on women and the surplus numbers

Almost all the surplus and gain-rate figures you'll read online, including the man-focused center of the table above, quietly assume a male body. Women generally carry less total lean mass and build muscle at roughly half the monthly rate, which means the muscle-shaped destination for surplus calories is smaller still. A woman early in training might realistically gain 0.5–0.75 lb of muscle per month; an intermediate woman, closer to 0.12–0.25 lb.

The practical upshot is that the surplus should be smaller in absolute terms, not just proportionally. Where an intermediate man might run +250, an intermediate woman is often better served at +150–200, simply because less of that surplus has anywhere useful to go. This isn't a ceiling on what women can achieve — plenty of women build genuinely impressive physiques — it's just the same rate-ceiling logic applied to a body with a lower baseline lean mass. The pattern is identical: derive the surplus from the realistic gain rate, and the number comes out modest.

The encouraging part is that the leaner-partitioning that comes with a smaller surplus tends to keep women looking athletic through a bulk rather than puffy, provided the surplus stays honest. A woman running a disciplined +150–200 with solid protein and progressive training often barely 'looks like she's bulking' at all — which is precisely the goal.

Putting it together: derive, verify, adjust

The whole method reduces to three moves. Derive the surplus from your realistic gain rate rather than a forum default — beginners can justify 250–500, intermediates live near 250, advanced lifters below it, and women scale down from there. Verify your TDEE anchor before you build anything on top of it, because an unverified anchor makes every downstream number a fiction. Then adjust off the scale, treating the weekly gain-rate column as a speed limit: gaining faster means fat, so trim; not gaining at all after three weeks means add a little.

Done this way, the surplus stops being a personality choice ('I'm a big-bulk person') and becomes what it should be — a small, self-correcting number tied to how fast your body can actually build. For most people that number is smaller and duller than the internet promised, and that's the point. The most reliable body-composition outcome in natural lifting is a modest surplus, honest tracking, hard progressive training, and the patience to let a slow scale be right. Why isn't a bigger surplus building muscle faster?+

Because your rate of muscle synthesis is capped by training age, genetics, sleep, and recovery — not by calorie intake. Once you're eating enough to fuel that maximum rate, extra calories have no muscle-shaped destination and are stored as fat. The surplus supplies fuel up to your ceiling; it can't raise the ceiling itself.
